Programming a deload into your next HYROX training block might be the difference between getting a personal best and crashing out before the race starts. A well-programmed deload is placed into a training block well ahead of a competition and will allow you to drop muscular fatigue quickly, opening the door to the next wave of progress to come before the race. HYROX is a hugely fatiguing sport that requires high impact movements, along with elevated demand on the cardiovascular system, meaning the risk of injury is high. Try implementing this 40-minute EMOM into your next deload to maintain quality, without wrecking your body.
The goal is simple; four movements, one minute each, repeated for ten rounds. Use each minute as a ceiling for your effort, not a target. If you are not finishing within 40 seconds, you are likely going too heavy. Try to maintain the same number of repetitions each round.
Exercise One - 10-12 Box Jumps

Focusing on the concentric drive onto the box, these are a “low cost” movement that will not fatigue you over time. Box jumps are a brilliant cross over to HYROX as the triple extension of the hips, knees and ankles are essential in all pushing and jumping movements. Each rep, step down from the box instead of jumping down to make sure the impact is minimised. Ensure the Soft Plyo Box is at a height you are comfortable with; this is not the week you want to catch a shin!
Exercise Two - 10 Calories on the Fan Bike
Maintaining your aerobic base throughout a HYROX training programme is essential as this is what the whole race relies on. Keeping your heart rate in a controlled zone while using the Fan Bike means you will maintain your fitness without compromising your body and with zero impact on your joints.
Exercise Three - 15 Kettlebell Swings
Keep your arms loose and remember this is a hinge movement focusing on a ballistic glute drive. Jade is demonstrating with a 24kg Kettlebell - you should choose a weight you could swing for 30-plus reps, but we will be stopping far short of that. Over the 40 minutes, your grip will be tested to aid in your farmers carry work, whilst also working the posterior chain without loading the spine.
Exercise Four - 12 Touch-and-Go Deadlifts

HYROX relies heavily on your posterior chain so adding this slightly heavier load, compared to your other movements, allows you to keep the skill without adding fatigue. Use a load that is roughly 50% of your usual working weight and work for no more than 12 reps.
Remember this isn’t a maximal effort workout, it’s a technical session to reduce overall fatigue while keeping the gears moving. Run this EMOM40 during your next HYROX block, roughly every 6 to 8 weeks, to ensure you are making progress throughout. One of your most powerful tools is your ability to recover. Having fresh legs and a confident mindset beats an extra workout when it comes to race day.
