This blog will provide you with a structured lower-body workout plan to develop strength, explosive power and muscles in your legs without having to compromise on intensity because you don’t have a squat rack.

Leg Day Workout Equipment List

• Hip thrust bench

• Barbell, Olympic weight plates and Barbell Collars

• Barbell pad (optional - for increased comfort)

• Dumbbells

• Sandbags

• Long loop Resistance Band.

Leg Day RAMP Warm Up (Raise - Activation - Mobilise - Potentiate)

Squat with Thoracic Rotation in Mirafit Gym

Complete two rounds of this RAMP circuit.

• 10 bodyweight squats

• 5/5 alternating forward lunges

• 5 plank walk outs

• 3/3 squats with thoracic rotation

• 10 banded stiff leg deadlifts

• 5 standing broad jumps

Deadlift with Mirafit M3 7ft 20kg Olympic Barbell

Barbell Deadlift Supersetted with Box Jumps

Target Muscles - Gluteus maximus, hamstrings and quads.

Sets - For the deadlift perform 3-4 sets of 5-8 reps at a heavy load (85-90% of 1RM) and for the box jumps perform 3-4 sets of 3-6 reps at bodyweight.

Rest - 3 minutes between supersets.

Benefits - The deadlift will improve your maximal strength while the box jumps improve your explosive strength via utilisation of post-activation potentiation.

B-Stance Dumbbell Romanian Deadlift

Target Muscles - Gluteus Maximus and hamstrings.

Sets - 3-4 sets of 8-10 reps per side at a moderate-heavy load (75-85% of 1RM).

Rest - 2 minutes.

Benefits - The b-stance RDL will develop muscular hypertrophy.

Sandbag Walking Lunges or Dumbbell Box Step Down

Don't have a set of Sandbags for Gym? Use the dumbbell step down as an alternative exercise.

Target Muscles - Gluteus Maximus, hamstrings and quads.

Sets - 2-4 sets of 10-12 reps per side at a moderate load (65-75% of 1RM).

Rest - 2 minutes.

Benefits - Both of these exercises will develop muscular hypertrophy alongside increasing your aerobic capacity.

Dumbbell Single Leg Calf Raises

Target Muscles - Gastrocnemius.

Sets - 3 sets of 10-12 reps per side at a moderate load (65-75% of 1RM)

Rest - 2 minutes.

Benefits - Develops strength and size in your calves, an often overlooked muscle.

Consider adding on a 3-minute stretch of your glutes, hamstrings, quadriceps and calves at the end of the session, holding each stretch for 30 seconds.

When looking to develop your strength - it’s vital that you treat it as a marathon not a sprint. Utilise progressive overload. There are many methods to do this. But the simplest way is via “double progression”, which means that you pick a weight and aim to complete the target number of reps without stopping. Once you’ve achieved this (it may take several sessions), aim to complete the target number of sets. Then increase the weight by 2.5kg-5kg and begin again, only increasing the weight after you can complete all sets and reps at the new load. 

And there we have it, a well-rounded lower-body workout without a squat rack. This workout shows you that there’s no one size fits all - there is more than one way to achieve a goal!

With effective exercise selection that targets the right muscles, and effective structured programming, you can still train hard, build muscle and improve training performance without relying on a squat rack.
